Walk into any gym and the leg area is a wall of machines and a couple of squat racks, and most lifters just grab whatever is open. Leg training works far better when you choose your exercises on purpose. Every leg movement falls into one of a few simple categories, and once you know them, building a leg day is easy. Here is how to select your leg exercises.
Category 1: Squat-Pattern (Quad-Focused)
These are the movements where you bend at the knees and hips and stand back up: back squats, front squats, hack squats, and the leg press. They are your big quad builders and they hit the glutes hard too. Every leg day should have at least one. Pick the version you can do deep and control, because depth is where the growth is.
Category 2: Hinge-Pattern (Hamstring and Glute)
These are the movements where you push your hips back and feel the stretch up the back of your legs: Romanian deadlifts, good mornings, and similar hinges. They build the hamstrings through the hip and hammer the glutes. This is the half of leg training most people skip, which is exactly why their hamstrings and glutes lag. Put at least one hinge in every leg day.
Category 3: Knee-Flexion (Hamstring Curl)
Because the hamstrings also bend the knee, you need a curl to train that job: lying, seated, or standing leg curls. Hinges alone do not fully train the hamstrings, and curls alone do not either. You want both. Add a leg curl to cover the part of the hamstring the hinge misses.
Category 4: Isolation and Single-Leg Work
Leg extensions isolate the quads with a clean stretch and squeeze, lunges and split squats build each leg on its own and expose weak sides, and hip thrusts target the glutes directly. Use these to bring up a lagging area, fix a side-to-side imbalance, or add quality volume after your big lifts.
How to Put It Together
A complete leg day is simple: one squat-pattern movement for quads, one hinge for hamstrings and glutes, one knee-flexion movement to finish the hamstrings, and isolation or single-leg work as needed. Three or four movements chosen on purpose beats six grabbed at random.
